It appears that protein remains the most powerful ally in fat loss, yet many underestimate its significance when striving for better fitness. A crucial aspect that warrants attention is the balance of calories in versus calories out. Numerous diets are available, and while each has the potential to be effective, they can all be challenging to maintain—this is simply part of the journey to getting in shape, I’m afraid. My issue with most commercial diets is that they foster a misconception: that you can indulge in all these delicious, high-calorie foods and still achieve fantastic results. Unfortunately, this belief is misleading, and here’s why:

What these diets inadvertently achieve is the restriction of fat and protein intake. So, when you're indulging in pasta, potatoes, and all the fruit you desire, you essentially end up in a calorie deficit, leading to initial weight loss. Sounds appealing, right? Unfortunately, that's misleading, and this is where the term “skinny fat” originates. When individuals who limit their fat and especially protein are analyzed with specialized equipment, it becomes evident that they have lost a significant amount of lean muscle tissue. This results in a notably lower basal metabolic rate (the number of calories you burn daily at rest) and a less substantial reduction in body fat than the initial "weight loss" might suggest.

Ultimately, achieving fitness is not an easy feat, but there is a sound strategy to follow. So, what is the right approach? The crux of the matter lies in preserving as much lean body mass (muscle) as possible while primarily concentrating on reducing body fat. This is where protein becomes vital.

There’s a widespread misconception about protein—that consuming excessive amounts leads to fat gain; this is simply false. The process known as gluconeogenesis enables the body to break down protein and convert it into glucose (essentially a form of sugar, for simplicity). However, this process is deemed “demand-driven,” meaning it generates only what the brain and vital organs need, with minimal surplus stored as body fat.

The greatest advantage of protein is its high “thermic effect” on the body. A high thermic effect means that energy expenditure is required for the body to process protein, unlike carbohydrates, which have an almost negligible thermic effect. We favor foods with a high thermic effect because they increase the body's metabolic rate during digestion, leading to a temporary rise in metabolic activity. This results in more calories burned without any extra physical effort.

Not only is protein essential for maintaining a lean physique, but it’s also the most crucial macronutrient to consume while in a calorie deficit. Numerous studies have proven this: when individuals are in a calorie deficit and maintain their protein intake at around 1g per pound of lean mass, they can minimize muscle loss. This means that when protein intake is adequate, the weight loss reflected on the scale is primarily fat loss rather than a reduction in lean body mass.

Maintaining muscle is vital, as it regulates numerous important metabolic processes in the body. Research indicates that the amount of muscle you possess directly influences your resistance to disease. Additionally, muscle is highly metabolically active; the more muscle you have, the more calories you burn at rest. Why would you want to lose it when increasing your protein intake is so simple?
